Where the evidence gets shakier

A 2025 study found that a 20-minute cold plunge cut blood flow to muscle by roughly 70%, and reduced how much dietary protein the body could actually use for muscle repair by about 30%. If you're trying to build muscle, plunging straight after a strength session may work against you rather than for you.

Bigger claims — supercharged immunity, meaningful weight loss from "activated brown fat," detoxification — don't hold up well under scrutiny. Sports scientists are increasingly pushing back on the idea that cold-water immersion is a universal recovery tool; the effects seem to depend heavily on the type of training, timing, and individual response.

Worth knowing: extended cold exposure can lower core body temperature enough to cause hypothermia  shivering, confusion, even unconsciousness. That's not a reason to avoid it, just a reason to do it deliberately.

How to use it sensibly

  • Match it to your goal. For soreness and perceived recovery after endurance work, a brief cold exposure can help. If muscle growth is the priority, consider skipping the plunge right after strength training, or separating it by several hours.
  • Keep it short. Most of the benefit shows up in the first few minutes; the risk climbs the longer you stay in.
  • Start gradual. A cold shower for 30–60 seconds is a lower-risk entry point than a full ice bath.
  • Listen to your body. Confusion, intense shivering, or numbness are signs to get out and warm up  not signs to push through.
